Walk into a modern high-performance combat gym, though, and you may hear a different view: long-distance running is dead. Critics say it can make fighters slow, compromise muscle, and fail to match the explosive rhythm of a real bout.
The truth is more useful than either extreme. Steady-state work and high-intensity intervals develop different parts of the same engine—and a fighter needs both.
1. Steady-state roadwork
Low-intensity steady-state cardio (LISS) generally means running at a conversational, even pace—around 60–70% of your maximum heart rate—for 30 to 60 minutes.
Some modern coaches dismiss this as junk volume. That overlooks why generations of trainers used roadwork to prepare fighters for long, demanding bouts—and why cardio remains central to boxing performance.
Why steady-state roadwork works
- Cardiac efficiency: Lower-intensity work gives the heart time to fill between contractions. Over time, that can improve how much blood it pumps with each beat.
- Between-round recovery: Your aerobic system helps deliver oxygen, manage fatigue, and bring your heart rate down during the one-minute rest.
- Structural tolerance: Sensible running volume can condition the feet, ankles, knees, and lower legs for the repeated impact and movement demands of boxing.
2. HIIT and sprints
High-intensity interval training for boxing uses short, hard bursts followed by recovery. For boxers, that might mean track repeats, hill sprints, or three minutes hard followed by one minute easy to echo the rhythm of a round.
A boxing match is not a marathon. You drift, jab, and slip—then explode with a combination, pivot, and exit. Intervals train the ability to repeat that kind of demanding work.
Why HIIT and sprints work
- Higher aerobic ceiling: Intervals can improve VO2 max, increasing the maximum amount of oxygen your body can use during hard exercise.
- Tolerance for intense exchanges: Hard repeats teach you to keep moving and producing force as fatigue builds.

3. The science of a three-minute round
To train intelligently, it helps to understand how your body produces energy in the ring. Three pathways work together:
- The alactic system: Fuels the shortest explosive bursts, such as a sudden hard combination.
- The anaerobic glycolytic system: Supports sustained high-intensity work during longer exchanges.
- The aerobic system: Supports ongoing movement and helps replenish energy between bursts and rounds.
